For events that last an hour or more, from a long run to a century bike ride, what you eat and drink can matter almost as much as how you trained. Endurance athletes who neglect nutrition often hit a wall, cramp up, or fade badly in the final stretch, not because they were unfit, but because they ran out of fuel or fluid. Understanding a few fundamentals of endurance nutrition helps you train harder, perform better, and recover faster.
Carbohydrate is your main fuel
During prolonged, moderate-to-hard exercise, your body relies heavily on carbohydrate stored in the muscles and liver as glycogen. These stores are limited and can be depleted within a couple of hours of hard effort, which is the classic cause of "hitting the wall." That is why carbohydrate is the cornerstone of endurance nutrition. In the days before a long event, many athletes emphasise carbohydrate-rich meals to top up their glycogen stores, and they continue to take in carbohydrate during long sessions to keep the tank from running dry.
Fueling before exercise
A pre-exercise meal aims to top up energy without causing stomach trouble. General guidance for endurance athletes includes the following.
- Timing: eat a carbohydrate-focused meal a few hours before a long session to allow digestion.
- Composition: favour familiar, easily digestible carbohydrates and keep fat and fibre moderate to avoid gut upset.
- Top-up: a small carbohydrate snack shortly before starting can help for early-morning efforts.
- Practice: never try a new pre-race meal on event day; rehearse it in training.
Fueling during long efforts
For sessions lasting longer than about 60 to 90 minutes, taking in carbohydrate during exercise helps maintain your pace and concentration. Sports drinks, gels, chews, and simple real foods like bananas all work, and the right choice is largely personal preference and tolerance. The key principles are to start fueling before you feel empty, to take small amounts regularly rather than a lot at once, and to practise your race-day fueling in training so your stomach is used to it.
Hydration and electrolytes
Fluid balance is the other half of the equation. You lose water and electrolytes, especially sodium, through sweat, and significant dehydration impairs performance and, in extreme cases, health. At the same time, drinking excessively can be harmful too. A sensible approach is to drink to thirst and to be mindful of conditions.
- Start sessions well hydrated rather than trying to catch up mid-effort.
- Drink regularly during long or hot sessions, guided by thirst and sweat rate.
- Include sodium through sports drinks or electrolyte products during prolonged efforts, particularly in heat.
- Avoid drinking far beyond thirst, which can dilute the body's sodium dangerously.
Recovery nutrition
What you consume after a hard or long session helps you bounce back for the next one. Recovery has two main goals: replenishing the glycogen you burned and providing protein to repair muscle. Eating a combination of carbohydrate and protein within a couple of hours of finishing supports both. Rehydrating to replace fluid lost as sweat is equally important, and adding some sodium helps your body hold on to that fluid. For athletes training day after day, consistent recovery nutrition is what makes repeated hard efforts sustainable.
Individualise and practise
There is no single perfect endurance diet. Sweat rates, gut tolerance, event length, and personal preferences vary enormously, so the best strategy is one you have tested and refined in training. Keep notes on what you ate and drank before good and bad sessions, and gradually build a routine that works for your body. Treat nutrition as a skill to be practised, just like your intervals or long runs, and it will reward you on the days that matter most.
