Vitamin D occupies an odd place in health. It is genuinely essential, deficiency is common, and yet it has also been marketed as a near-magical cure for everything from colds to cancer, claims the evidence does not support. Cutting through the hype leaves a practical picture: vitamin D matters most for bone health, some people really are short on it, and for them a modest supplement is cheap and effective.
What vitamin D does
Vitamin D's best-established job is helping your body absorb calcium and phosphorus, the minerals that keep bones strong. Without enough, bones can soften, leading to rickets in children and a condition called osteomalacia in adults, and contributing to weaker bones later in life. It also plays roles in muscle function and immune signaling. Researchers have studied it in relation to many other conditions, but for most of those the evidence that supplements help healthy people is weak or mixed. Correcting a true deficiency is valuable; megadosing in the hope of extra benefit is not.
Where you get it
Vitamin D is unusual because your skin can make it from sunlight, so your intake comes from three routes:
- Sunlight: ultraviolet B rays trigger production in the skin. How much you make depends on latitude, season, time of day, skin tone, sunscreen, and age.
- Food: few foods are naturally rich in it. Fatty fish like salmon, egg yolks, and some mushrooms contain it, and many countries fortify milk, plant drinks, and cereals.
- Supplements: a reliable, controllable source, especially useful when sun and diet fall short.
Who is most likely to be low
Deficiency is far from rare, and certain groups are at higher risk:
- People in northern climates, where winter sun is too weak for skin production for months.
- People with darker skin, whose higher melanin reduces vitamin D synthesis from a given amount of sun.
- Older adults, whose skin makes less and who may spend more time indoors.
- People who cover their skin or spend little time outdoors.
- People with certain conditions that impair fat absorption, since vitamin D is fat-soluble.
If you fall into one of these groups, a blood test can confirm your level and a doctor can advise on dosing. Many people can also reasonably take a modest daily supplement in winter without testing, but testing removes the guesswork.
How much, and the safety ceiling
Recommended intakes vary by country and age, but a common general guideline is around 600 to 800 international units per day for most adults, with some guidance suggesting more for older adults. Vitamin D is fat-soluble, which means excess is stored rather than flushed out, so more is not better. Very high doses over time can cause a dangerous buildup of calcium in the blood. Stick to recommended amounts unless a doctor directs otherwise, and be wary of the extremely high-dose products marketed online.
A sensible approach
For most people the plan is straightforward: get some regular, sensible sun exposure without burning, eat foods that contain or are fortified with vitamin D, and consider a standard-dose supplement during darker months or if you are in a higher-risk group. There is no need to chase exotic protocols or the highest number on the shelf.
Sun safety still applies; the goal is short, sensible exposure, not sunburn, which raises skin cancer risk. If you are unsure whether you need a supplement or what dose is right, ask your doctor, ideally with a blood test to guide the decision.
